Creatine and Women: Why Take It?

Long associated with bodybuilders and men looking to build muscle, creatine is now attracting a whole new level of interest.

What if it were particularly beneficial for women?

Strength, muscle mass, performance, and healthy aging: research on creatine in women has expanded considerably in recent years.

What is creatine?

Creatine is a substance naturally present in our bodies, primarily in muscles.

We produce it ourselves and also obtain it through diet, especially from meat and fish.

Its role is closely linked to energy.

In muscles, creatine is largely stored as phosphocreatine. This helps to rapidly regenerate ATP, the main source of energy used by our cells during intense exertion.

In other words, creatine helps our muscles quickly get the energy they need.

Why is there so much talk about creatine in women?

Because creatine is not just a supplement for athletes.

Women seem to have certain unique characteristics in their creatine metabolism and consume on average less dietary creatine than men. Hormonal fluctuations throughout life could also influence its metabolism.

Its benefits are therefore being studied at different stages of a woman's life – and particularly with advancing age.

1. To support strength

This is one of the areas where the data is most interesting.

Creatine increases muscle stores of creatine and phosphocreatine. When combined with resistance training, it can help improve training adaptations.

In postmenopausal women, a recent meta-analysis¹ of seven randomized trials found an improvement in strength with creatine, particularly when doses of at least 5g per day were combined with resistance training.

Creatine therefore does not replace training: it can help us get more out of it.

2. To preserve and develop muscle mass

With age, preserving muscles becomes a real health challenge.

And for women, this issue becomes particularly important around and after menopause.

The decrease in sex hormones and aging are gradually accompanied by changes in muscle mass and function.

In the same meta-analysis dedicated to postmenopausal women¹, creatine, notably combined with training, produced an additional, modest but measurable, gain in lean mass.

But one essential thing to remember is:

creatine + adequate protein + strength training is a much more coherent strategy than creatine taken alone.

3. To perform better during training

Creatine is particularly beneficial for short, repeated, high-intensity efforts.

Weightlifting, sprints, intervals, CrossFit, or other workouts involving explosive efforts can heavily tax the phosphocreatine system.

Having larger muscle stores can help maintain the ability to perform repeated efforts.

And a few more repetitions or a bit more work done today can, accumulated over weeks and months, contribute to the desired muscle adaptations.

4. And after 40 or 50?

This is probably where creatine becomes particularly interesting to look at differently.

We are no longer just looking to perform. We are looking to preserve our strength, our muscles, our ability to train, and our autonomy for decades to come.

Recent data in postmenopausal women show that creatine, particularly around 5g per day and combined with strength training, can lead to modest but significant gains in lean mass and strength¹.

However, directly obtained data in perimenopausal women remains much scarcer. A 2025 scientific review highlights that this period represents a very promising but still insufficiently studied area of research.

5. What about the brain?

Here's another fascinating aspect of creatine.

The brain uses a lot of energy and also has a creatine-phosphocreatine system.

Research is therefore looking at creatine for memory, cognition, and mental fatigue.

Some data suggest interesting effects on memory and certain cognitive functions, but the results are less established than those concerning muscle and performance. Specifically in women, and particularly during perimenopause, we still need more studies.

6. Does creatine cause weight gain?

This is probably one of the biggest concerns for women.

Creatine promotes the hydration of muscle cells. This intracellular hydration creates an environment favorable to proper muscle function and to the cellular processes involved in nutrient utilization and muscle protein synthesis.

It is therefore not about gaining fat or simply "retaining water": water is drawn into the muscle cells, where it contributes to their functioning.

With training, creatine can also contribute to the development of lean mass.

Better hydrated and, with training, stronger muscles: that's a much better way to understand what can happen on the scale.

In trials conducted in postmenopausal women, observed weight changes were consistent with gains in lean mass, and not with a demonstrated increase in fat mass¹.

7. Is creatine good for bones?

Here, we need to be precise.

It's an interesting hypothesis, especially because stronger muscles exert more mechanical stress on bones.

However, the most recent data does not demonstrate that creatine alone increases bone mineral density in postmenopausal women¹.

For bones, weight-bearing exercise, strength training, and adequate nutritional intake (vitamin D & K, magnesium) remain fundamental.

Which creatine to choose?

The most studied form by far is creatine monohydrate.

Today there are all kinds of creatines with sophisticated names, but a complicated formula is not necessarily superior.

Creatine monohydrate. A simple formula. An adequate dose. Regular intake.

That's what matters.

How much creatine should I take per day?

For daily use, particularly targeting strength and muscle mass, 3 to 5g of creatine monohydrate per day is a commonly used amount.

In postmenopausal women, recent data suggest that 5g per day combined with resistance training is a particularly relevant strategy for muscle benefits¹.

There are also "loading" protocols using higher amounts for a few days to more rapidly saturate muscle stores.

But a loading phase is not necessary.

Consistency is more important than seeking a complicated strategy.

When should I take my creatine?

Morning or evening? Before or after training?

For most people, the most important thing is simply to take it daily.

Creatine works by gradually increasing the reserves present in the muscles. It therefore does not function like a stimulant that must absolutely be taken a few minutes before training.

Choose the time that allows you not to forget it.

Is it safe?

Creatine monohydrate is one of the most studied sports supplements.

In trials grouped in postmenopausal women, adverse effects were mild and comparable to placebo¹.

However, anyone with kidney disease, pregnant or breastfeeding, taking certain medications, or with a medical condition should discuss it with their healthcare professional before starting supplementation.
